Mileage Reporting 15th Week of 2013

Wednesday afternoon
Nice Back ST

A few weeks ago I began working in 'woodchoppers' using a barbell stood up with weights on the top, swinging or pushing it from side (hip level) to front (chest level) to other side. That's great for the obliques and general back. It's similar to the motion in this video, at around the 3-minute mark, but I use relatively more weight, so the movement is more of a jerk than the smooth flow of Kai's version:

Yesterday I tried woodchoppers with dumbbells, a great complement:


The suspension strap stuff is really coming into its own too. I'm still a few workouts away from really honing the Back St workout, but it's really coming along. The Top and Front ST workouts are pretty fluid now, but I'm still getting a feel for the revamped Back and Bottom ST workouts. For whatever it's worth, here's what the Back ST workout looks like now, organized by equipment used to ensure minimal set-up time in between exercises:

Barbell & Lat-Blaster: Standing Bent-over Row;
Barbell: Wood Chopper, Hip Thrusts;
Barbell & Stability Ball: Hyperextensions;
Dumbbell: Bench Bent-over Row, Plank Bent-over Row, Wood Chopper;
T-bar: Kettlebell Swing;
Suspension Strap: Inverted Row, Overhead Back Extension, Pendulum/Oblique Pike, Pike, Pull-Through, Mountain Climber;
Cable: Straight Arm Swing Hi/Lo
Ab Wheel: Plank Extensions

Mobility & Abs

After I came home from picking up the kids, we played outside a bit in the rapidly disappearing snow. We got a couple of inches overnight. A young woman jogged by twice in VFFs, with a very pronounced forefoot strike. I thought about saying something, but I couldn't think of what, exactly, I should say, so I said nothing. If she had been a barefoot runner it would've been easier to break the ice I think. I then wondered if she was purposely running by our house, having heard that a barefoot runner lives there. Then I stopped thinking about it altogether and marveled at my daughter and her friends running around in their t-shirts in windy, mid-30s weather.

I am extremely careful when going downhill but I do enjoy running the up portion although I don't go really fast because I CAN'T I go by effort.
That's how I do it when I encounter a hill during an LSD (Aerobic) or Tempo (Lactate Threshold). I slow to maintain the same effort level/heart rate. That's why pace alerts don't really work for me unless I'm doing intervals on a flat track. I'm also careful on descents. I'd be afraid of wiping out if I let myself go full board. Then my wife would never let me run again.

I do like to do hill 'sprints' (ok, relatively faster runs) once or twice a month though. As a matter of fact, this might be a good day for the first hill sprints of the year. We're supposed to get 8 inches of wet snow, which will make a regular run icky, but it might be tolerable if I'm just going up and down a hill--it'll add to the challenge of the workout.

Yea, I learned my lesson a few years ago when I used to go flying down hill untill my ITB got really, really angry.
Nice body you are building up Lee, it must be all the st training you're doing and I was really impressed to see you doing the barbell exercises barefoot.;)

P.S., it's snowing up a storm now. Terrible driving conditions. I'm wondering if it might not be better to blow off today's run and substitute in another st workout. I don't know if I can channel Barefoot Bob today.

Do what the little voices in your head are telling you, there will better days for running why risk it?
I am officialy on a self imposed running strike the weather is very yucky today, no snow but rain, wind and cold and I am refusing to run indoors-so there!
I guess I could do some kind of ST instead maybe biking, don't know yet what I am doing for today's workout but I am possitive is not going to be running.

Yah, we'll see what the little voices are saying around 3:30-4pm. My left calf has been a little crampy lately, so a little extra rest might not be a bad thing, and it might be fun to do three consecutive weights days, and then finally run on Saturday when the storm has passed. But I dunno. Four days is a long time not to run. Bad things tend to happen when I take too much time off.
 
Where abouts in Iowa? depends where in Iowa are you, there are some areas with good size hills, nothing compare to Georgia perhaps but they do the trick for training.

Lots of my relatives live south of Leon, Iowa down into Missouri east of I-35 where it crosses into Missouri, mostly farms with a few little towns. Georgia is flat in the south parts, hillier the farther north you go. The only trouble I have fast running downhill is on the chip seal in the summer heat...its way harder on the skin than normal so I don't do that anymore only when its cooler or on smooth pavement.

I did Maff training pretty strict last year but way less strict for a couple years before that. Its annoying in the beginning because you have to run slower than you want but after awhile your speed increases to where its easily fast enough. Right now I'm back at the beginning part that's why I'm walking so much...that part will be over soon.

Also bad things could happen running on a crampy calf besides four days is not a long time in my book. You might surprice yourself on your Saturday run with the well deserve extra rest days.
I have taken much longer than four days without running and when I come back to it I can feel the diference.
Running on fresh lega feels great but I am not sure how fresh your legs will be with the extra ST workout unless you skip the lower body stuff.
You still have time to make up your mind though, hopefuly when the time comes the snow has melted:):)

Eastern Iowa is very nice it does have lots of hills, nice size hills the further east you go especially around the Mississippi(esp?).
I did try doing MAF few years ago but I couldn't stand it, it really drove me bananas even though I hear from people about their good experiences with it as far as speed improvements go. I am sure am not going to try it again one time was enough for me :)
 
hmmmmm Lee, I may have to try those dumbbell woodchoppers once I am feeling back up to par again and start working out. Still fighting this dang ear infection thing. Thanks for linking those videos for those. Sometimes it really helps me to see the exercise you are talking about.

He's pretty spastic, I would hope as a Latina you move better than that!

Snow's already melting yipee! Still, I'm leaning more towards running rest today. Plus I'm anxious to try more trap deadlifts, which is what I would do for my st workout today, and then my top st workout tomorrow, so I would have two days of rest between st for the legs and running again on Saturday.

I know rest can be beneficial (I traveled two years by bicycle), but over the course of late fall and winter, when I had to stop and start a lot due to various mishaps, I found my ITB was more easily antagonized when I went more than a few days without running. But the ITB ogre hasn't roared for at least two months now, so I'm probably OK, but I may put off another continuous long run until next Saturday and break up this Saturday's long run a bit with stretching breaks. I have a set of four stretches that seem to keep the ITBs good and loose. I'm also running a bit faster now than I was over the winter, and that helps prevent ITB too, I've found (originally suggested to me by Abide and some folks on an old ITBS thread), although increase in speed may be the source of this week's (extremely mild) crampy feeling in my left calf. I probably just need to be more vigilante about stretching and massaging pre- and post-run.

Nick, glad you liked the video. Textual descriptions never do justice, do they? And then a lot of exercises have several different names, so it can be confusing. I like Kai's videos because they're professionally done, she has good form, and she ____. Try the wood choppers with a barbell too. Yesterday I loaded it with 4 x 25 lb plates. It takes some effort to generate the initial momentum from the side/hip position, but it works your back in a way no other exercise that I know of does. I was grunting, that's for sure. I always have trouble getting a good pump in the middle of my back, but with this new routine, I seem to be getting there. My mid-back is a bit behind in relative strength from the rest of me (arms, chest, shoulders, lower body).

Rain is going start later than the prediction so went out for a run in the pollen this afternoon. Hit up the local Tribble Mill park, warmed up with 1.75m wooded trail run/walk around the little lake...very humbling. Next did 3.25m around the bigger lake...made footprints in the pollen everywhere I went on the pavement....sadly I saw no other barefeet prints.
 
Lee I don't have a bar, which is why I always use dumbbells for all of my exercises.

I did it again today, ran 1.11 miles shod again (this time in some inov8's that are way more minimal than the kinvaras) after having zero issues on Monday. Ran to the park and let my son play for a while until two creepy bum like guys showed up and sat on a log staring at the kids at recess at the school right next to the park. In 6.5 yrs of living here in this area I have never once seen people like this here, so I made sure to give the school a heads up. Probably a little paranoid but it was weird and creepy and I would hate myself if something happened and I hadn't said anything. Anyhow, ran back home after that and I feel pretty good still. Maybe I just need to build back up? I have decided I like the inov8's except for one thing, it feels like there is a bar going across the heel which I just don't like. It looks flat when I look at the shoe and take the insole out, but I can definitely feel a bar or hump right there. The stack height is 6mm in front and 9-10 in the heel, depending what site you look at will say it's 3 or 4mm of drop. In any case even with that uncomfortable heel the shoes are easier to run in than the kinvaras so I think I will use those for right now.

Your about 200 miles away from where I'd be at my relatives... a bit far. I see on the map your not too far from Davenport...do you know anything the Quad City marathon? barefeet friendly maybe?

I did the QC marathon over a year ago? I haven't run another marathon since but it is BF friendly except for the bridge crossings are a little rough but not too bad the crossings are not too long either.
The weather is pretty good at that time of year except when I ran it it was too cold and rainy and I got hypothermic but it's ussualy high 60's low 70's and it is easy and flat.
Are you thinking on doing it? if you're I might be on marathon distance by then and who knows?
When is it you know?
